Sleep your way to the top

 
Sleep is more than something that you should just do. It's a secret weapon that you can utilise to increase your performance and be at the top of your game in both work and in life.
Even though it is as vital for the body as food and water, more than 60 per cent of Australian adults are sleep deprived.
So how do we go from 'doing' sleep to ensuring that we get quality, restorative sleep each night? Follow these ten tips and you'll be sleeping your way to the top in no time.

1. Make sleep a priority
Did you know that being awake for 19-hours has been shown to result in the equivalent performance of someone with a blood alcohol level of 0.08 (legally drunk)? Sleep isn't an evolutionary error; it's something that we all need in order to perform each day. The four primary functions of sleep are to conserve energy, repair and rejuvenate our body's cells, improve our brain plasticity and improve learning and memory function.
2. Cut out caffeine after 3pm
Caffeine has a half-life of around five to six hours. By half-life, I mean that it takes around five hours for your body to eliminate one half of the total caffeine you have consumed. So while that 5pm coffee hit pepped you up enough to get through the last half hour of work, you're going to be feeling its effects later when you try to go to sleep. Stick to 'tea with flowers' after 3pm instead.
3. Keep active and use movement to your advantage
While having a healthy physiology and ensuring that you eat well and exercise regularly is definitely a factor for improving sleep and your health, it's not the aspect that I'm focusing on today. Instead, I want you to start timing your exercise properly. Time your high intensity exercise to be at least three hours before bedtime. Try and avoid working out too late in the evening as it won't give your body enough time to cool down.
Bonus tip: Try combining aerobic exercise in the morning with a follow-up protein meal. This will increase the serotonin levels in your body, which converts to melatonin (sleep hormone) in the evening.
4. Learn to relax
At The Performance Clinic we teach our clients the importance of having a Sleep Countdown and integrating time to relax and wind down at least 30 to 60-minutes before going to bed each night. It's the same concept that our parents used on us when we were children. Watching Chuck Norris action movies, listening to Metallica or doing work right before bed will definitely not get you into the right mindset to drift off (and stay) asleep easily, so stick to warm baths, soothing music and calming fragrances. Dim your lights and have a warm cup of milk (it's not a myth, the science shows it actually works).
5. Disconnect your technology
Don't worry, I'm not telling you to disconnect from technology permanently. What I am asking you to do is switch off your mobile, TV, laptop and iPad at least 30-minutes before going to bed. This will help you to wind down and ensure that you're not disturbed when you do fall asleep. In my opinion, the bright lights of the iPad and other technology confuse your body clock and as a result you're not able to sleep as deeply.
6. Have a routine
Okay, okay, I understand how hard it can be to stick to any type of routine when the demands of daily life change on a minute-by-minute basis. But by going to bed and getting up at the same time every day you are increasing your chances of having deep, undisturbed and restful sleep. Your body settles into a rhythm. If you can't stick to your routine every night, commit to having at least three nights a week where you go to bed and wake up at the same time.
7. Be realistic if you have rug rats
For the parents out there: disregard point 6! If you have young kids you need to accept that it might take a few years until you get back into a decent sleep routine. Sorry, but that's the reality. If you're really feeling short changed on the sleep department, try to set up a sleepover (for the kids, not you) with the grandparents or a trusted friend.
8. Keep the TV out of the bedroom
Your bedroom should be kept for two activities only – sleep and sex. Avoid watching TV or doing work in bed. You can read, but stick to material that's light and will allow you to fall asleep easily.
9. Don't sweep things under the carpet
What do you think about before you fall asleep each night? Unpaid bills? That dentist appointment you keep putting off? An argument with a co-worker? Don't let these things disturb your sleep and your mental wellbeing. Realistically address the complications in your life so that they don't become major problems and continue to worry you. And while you're at it, clean your bedroom. While there are no proven scientific benefits to having a clean bedroom, it certainly won't hurt for you to fall asleep in a neat, tidy and clean sleeping space.
10. Practice makes perfect
Finally, keep at it. Developing a healthy lifestyle and a good sleep routine can take between four and six weeks, so keep practicing. See challenges as just that – challenges to be overcome. Put your sleep (and you) first. Nighty night!

Sleep deprivation effect on the immune system mirrors physical stress

Study looks at white blood cell counts following 29 hours of continual wakefulness

DARIEN, IL – Severe sleep loss jolts the immune system into action, reflecting the same type of immediate response shown during exposure to stress, a new study reports.
Researchers in the Netherlands and United Kingdom compared the white blood cell counts of 15 healthy young men under normal and severely sleep-deprived conditions. The greatest changes were seen in the white blood cells known as granulocytes, which showed a loss of day-night rhythmicity, along with increased numbers, particularly at night.
"Future research will reveal the molecular mechanisms behind this immediate stress response and elucidate its role in the development of diseases associated with chronic sleep loss," said Katrin Ackermann, PhD, the study's lead author. "If confirmed with more data, this will have implications for clinical practice and for professions associated with long-term sleep loss, such as rotating shift work."
Previous studies have associated sleep restriction and sleep deprivation with the development of diseases like obesity, diabetes and hypertension. Others have shown that sleep helps sustain the functioning of the immune system, and that chronic sleep loss is a risk factor for immune system impairment.
For this study, white blood cells were categorized and measured from 15 young men following a strict schedule of eight hours of sleep every day for a week. The participants were exposed to at least 15 minutes of outdoor light within the first 90 minutes of waking and prohibited from using caffeine, alcohol or medication during the final three days. All of this was designed to stabilize their circadian clocks and minimize sleep deprivation before the intensive laboratory study.
White blood cell counts in a normal sleep/wake cycle were compared to the numbers produced during the second part of the experiment, in which blood samples were collected during 29 hours of continual wakefulness.
"The granulocytes reacted immediately to the physical stress of sleep loss and directly mirrored the body's stress response," said Ackermann, a postdoctoral researcher at the Eramus MC University Medical Center Rotterdam in the Netherlands.

The study, "Diurnal Rhythms in Blood Cell Populations and the Effect of Acute Sleep Deprivation in Healthy Young Men," was a collaborative effort between the Department of Forensic Molecular Biology at Erasmus MC University Medical Center Rotterdam and Chronobiology, Faculty of Health and Medical Sciences at the University of Surrey, United Kingdom. Depriving your body of sleep could take the same kind of toll on your immune system as being stressed, a new study suggests. Researchers from the Netherlands and the United Kingdom found that white blood cell counts (also known as granulocytes) jumped at night when the men in the study were severely sleep-deprived, and they also had a decrease in rhythmicity between the daytime and the nighttime. "The granulocytes reacted immediately to the physical stress of sleep loss and directly mirrored the body's stress response," study researcher Katrin Ackermann, Ph.D., a postdoctoral researcher at the Eramus MC University Medical Center Rotterdam, said in a statement. The SLEEP study was conducted in 15 young and healthy men who were first put through a week-long period of extremely stabilized sleep -- meaning, they got eight hours of sleep a night, were exposed to 15 minutes or more of daylight within the first hour-and-a-half of waking up, and were not allowed to use any medications, caffeine or alcohol for the last three days of the study. Then, these same men were kept awake for 29 hours continually so the researchers could evaluate sleep deprivation's effects on their immune systems. "If confirmed with more data, this will have implications for clinical practice and for professions associated with long-term sleep loss, such as rotating shift work," Ackermann said in the statement. This study adds to the growing body of evidence showing that getting enough sleep is vital to a healthy body and immune system. Harvard Medical School's Division of Sleep Medicine reports that feelings of fatigue are actually promoted when people are sick and their immune systems are mobilizing to conquer the infection.
In addition, animal research shows that deeper sleep is linked with greater chance of surviving an infection, Harvard reported. Slate reported that after just 24 hours of no sleep, detrimental changes in the body are already starting to occur -- like rising levels of stress hormone, which bumps up blood pressure levels. And after one to two days of no sleep, the body decreases its ability to properly metabolize glucose, the immune system stops working as well and the body's internal temperature begins to sink, Slate reported.

ACCORDING to a new study in the journal BMJ that has received wide media coverage, people who regularly took sleeping pills were nearly five times more likely to die over a two and a half year period than those who didn’t take them.
Oh no, I groaned, reading the headlines, not another scare story about sleeping pills. As a lifelong insomniac who has extensively researched the topic, I find such stories alarming — but not because of the information they present. Rather, I’m afraid that they will cause doctors to stop prescribing these medications to people who need them.
The risks of sleeping pills are real, as I well know, having taken them for three decades. But so are the risks of chronic sleep loss. As the pioneering sleep scientist William Dement has argued, sleep is “the most important predictor of how long you will live — perhaps more important than smoking, exercise or high blood pressure.”
Sleep deprivation ratchets up the stress system, leaving you more susceptible to even relatively mild sources of strain. When University of Chicago researchers led by Eve Van Cauter deprived young, healthy people of a few hours of sleep for six nights, they produced in them the hormonal profiles of much older people: higher levels of stress hormones and lower levels of growth hormone (essential to cell repair). The study’s participants developed hormonal imbalances conducive to weight gain and levels of insulin resistance like those of people with diabetes.
Loss of sleep also compromises immune resistance and leaves you more vulnerable to everything from the common cold to cancer. In a University of Chicago study led by Karine Spiegel, participants whose sleep was restricted to four hours a night for six nights had, when vaccinated for influenza, less than half the immune response of those who had slept well. Michael Irwin and colleagues at the University of California, Los Angeles found that even modest sleep loss — only one night, between 3 and 6 a.m. — significantly reduced white blood cell activity, a crucial line of defense against infection and cancer.
Then there are the ravages of sleep deprivation on the mind and mood. After a night with four hours sleep or less, I can’t think, can’t work, can barely string words together to make a sentence. Sleep deprivation undermines focus, creativity, motivation and judgment, and leads to a wide range of emotional disturbances including volatility, impulsivity and depression. Studies show that insomniacs have a hard time getting jobs, performing at jobs and holding on to jobs, let alone building careers. No wonder so many people make the trade-off that I’ve made: medication for functionality.
The recent study in BMJ about the dangers of sleep medications had methodological shortcomings: It compared a large group of people who had been prescribed sleep medication with a large group that had not, matching them in terms of age, sex, ethnicity, body mass index, smoking and drinking — but not in terms of how well they slept. Given that those taking the medications had more hypertension, heart failure, obesity, asthma and other health problems associated with poor sleep to begin with, it’s not surprising they had higher mortality rates.
Which is not to say that the drawbacks to sleep medication aren’t real; they are. These medications alter sleep cycles, so that the sleep they provide may not have the deep restorative benefits of natural sleep. They adversely affect memory and coordination, which can be bad news for the elderly, the group that takes them most. And you can develop a tolerance to them, causing you to take larger and larger doses to get the same effect. But the sleep they provide may make the difference between having a life or not.
The study in BMJ alludes to “the meager benefits” of sleep medications and the greater success of behavioral methods of dealing with insomnia, which include things like going to bed and getting up at set times and using the bed only for sleep. But such strategies are not as effective as is sometimes claimed: studies that demonstrate their efficacy tend to look at small numbers of carefully screened, self-selected and highly motivated subjects. Face it, if behavioral modification were that simple, there wouldn’t be so many of us taking medications.
It’s not fun to rely on medications that carry risks. Nor is it fun to rely on doctors who are often not very sympathetic or knowledgeable about sleep, whose medical training is a hazing in sleep deprivation, and who often pride themselves on how little sleep they need. Insomniacs need doctors who will work with us to troubleshoot our condition; we do not need doctors who have been scared into a one-size-fits-all solution, when one size so obviously does not fit all.
We need to be allowed to work out our own terms with sleep and balance one set of risks against the other, so we can get on with our lives.
